Vlog #10 Three strategies for a stronger new year




Here are three strategies I use in my own climbing to reflect on the previous year and plan for better results in the coming year, with some examples of how to implement them. Near the end of this video, I discuss some supplementation I do while recovering from tendon/ligament injuries. The paper I reference is this one by Keith Baar and colleagues.

Failure to sleep 8hrs = failure to train




This is a fantastic lecture by Kirk Parsely on why you need (NEED!) 8 hours sleep per night, and why if you don’t get it, your training, studying etc is at best impaired and at worst a complete waste of time. Kirk lays it on the line. But if you don’t have the hour to watch it right at this moment, here are a few headlines that I hope will encourage you to watch it at the first opportunity:

1. The research shows that everyone settles out at 7.5 hours sleep or more. Genetic exceptions might be more resilient to short term sleep deprivation, but that’s all. They are still slowly breaking themselves by chronically sleeping less.

2. The sleep deprived adapt to feel like they can cope with the deprivation and perform normally. But the research shows that they do not. Their performance remains significantly depressed. They just don't realise it.

3. Are you sleep deprived? It’s extremely likely.

4. Digital screens, caffeine, light in your bedroom, noise in your bedroom are all problems. If you want to respond to your training, you need to address them. Thankfully, they are all fixable.

5. To sleep, cortisol must fall to low levels and melatonin must be released. Nutrition plays a role in both and you can easily manipulate this to make sure you have the raw materials to make what you need.

6. Can’t lose/control weight? It may well be the sleep.

7. Injury risk skyrockets for the sleep deprived. Dose-response relationship.


8. The bottom line - failure to sleep = failure to reach potential. It is therefore the foundation on which any training plan must be built. Don’t kid yourself otherwise.

Changing the architecture


One of the important findings from the world of behavioral science is that willpower is a finite resource. Sure, some seem to be able to show more of it that others. But regardless of inherent or learned capacity for it, everyone can run out of it.

The understanding comes from fields of research such as why apparently smart people eat badly or fail to exercise, or other such dangerous behaviours. Moreover, they do so in full knowledge that these behaviours are bad news for almost all aspects of their life and despite their stated intentions to act differently. The idea is that since willpower is finite, if you spend all of it forcing yourself to work long hours, there is none left to help you choose healthy foods or turn your phone off and get some sleep.

Making sure you spend your willpower wisely is the obvious first line of attack. But so often, people don’t feel able to change their routine to allow for this. Topping up your willpower ‘account’ is the second line. You can do this by making sure you are well slept, well fed and surrounded by supportive people, among other things.

The third line is more of a workaround than a solution. But it is better than nothing. You can change the choice architecture. In other words, you can set things up to make it harder to make the bad choices and easier to make the good ones, acknowledging that when you are tired and worn out, your good intentions will go out of the window. 

Some examples:

  • If you don’t have the biscuits in the cupboard, you’ll not reach for them ‘just tonight’. Instead have you chosen healthy food at the ready. In moments of good willpower, prepare them for your future willpower starved self. Wash your fruit, put it in a nice bowl or do whatever you need to make it more appealing and convenient to choose.
  • Cycle or walk to work. Once you are there, you have to get home the same way! Make it easier to choose by ensuring you are fully kitted out with clothing to keep you warm and dry for bad weather. Make sure the bike and kit are ready to go by the front door so there are no excuses in the morning when you are running a bit late and bleary eyed.
  • Choose your workplace and house based on your chosen training venue. Make sure you’d have to literally drive past it on the way home to excuse yourself from training.
  • If you climb with a partner who habitually leads and sets up a top-rope for you, climb with someone else or instruct them to refuse to lead for you under any circumstances. Better still, climb with partners who would mercilessly rib you for even suggesting that you skip your turn to lead. The shame would be less painful than just attacking swallowing your leading phobia.
  • If you need to get stronger openhanded, set your wall accordingly (see photo above). Don't have a wall? Make one!


Everyone can think of instances in their own routine where they habitually make poor choices. In 9 out of 10 I described many of the big and important ones, but the number of decisions we make that influence our performance is huge. Try to think of ways you can make it harder for your future willpower starved self to make the right decisions at those crucial moments in everyday life.

More on practice falls


Keri emailed to ask about clocking up her practice falls to gain leading confidence. In part 3 of ‘9 out of 10 climbers’ I detailed how essential falling practice is for a large swathe of climbers and highlighted the main reasons for lack of progress in confidence training.

One aspect that Keri picked up on that I hadn’t covered properly is what to do when you don’t have full confidence in your belayer for taking regular falls. I have of course learned the hard way not to be so trusting of belayers I’ve not climbed with before.

Keri’s point was that first, some belayers might not be the best at fielding your falls, but more importantly, even belayers who are pretty competent most of the time become distracted and might not hold your fall very well. 

Like most training problems, liberal use of common sense is the solution:

- Although it’s important to get unanticipated falls in (i.e unanticipated for both leader and belayer), it ought to be fine to remind your belayer that during the session you’ll be taking some falls. 

- ideally, fall off hard routes where both you and your belayer are expecting to see a fall. Do it all the time, year in year out.

- If you are going to take a planned fall, do take a squint at what your belayer is doing just before you let go. If they are making a sandwich (it’s happened to me more than once), then a gentle reminder to pay attention will help. You don’t even need to say ‘watch me’ if you don’t want to. Just a little tug on the rope, or a grunt of effort usually wakes them up. However, don’t get carried away. I’ve climbed with some climbers who become so worried about their belayers they hardly concentrate on the climbing at all.

- A related, but more subtle point is about the monotony of indoor leading. You do route after route, and familiarity with belaying breeds the tendency to become distracted. The skill of a good belayer is to allow themselves to pass the time of belaying without ever completely zoning out. It’s a bit like driving your car. Sometimes you daydream, but hopefully never that much that you can’t snap back into full concentration in a split second when a decision or action is required. Even if you have a conversation with the belayer next to you, a glance upwards every couple of seconds is essential and will go a long way to reassuring your leader too.

- If you are climbing with a competent, but less than expert belayer, you can choose your moments to take practice falls a bit more carefully. Falling from the second or third bolt might not be a good idea. However, you do have to ask yourself - if you don’t have confidence in them to hold your fall at the least favourable moment on the climb, what happens when a hold spins or you do simply slip off?

- Don’t be afraid to coach your belayer. If you feel they are not aware or understand key moments of danger for the leader such as clipping the second bolt, paying out rope effectively, or how to read their leaders body language to anticipate clips or falls, teach them. It might be a long process, so don’t go overboard. Many gentle reminders many be required.

- Communicate with your belayer before, during and after your lead. Things like “I think I’ll be clipping the third off that big sloper, so give me plenty of slack there” or “ I like a little more slack so I can clip quickly, but watch me up there at the crux”. So many problems are avoided by good communication between climbers. If you decide to clip early, shout for slack. If you are belaying and see your leader struggle or anticipate a clip or a fall, say something to remind and reassure them that you are watching. Even a quick ‘ok’ or ‘go on’ really helps. The belayer is still part of the climbing team.

Go to an indoor wall and you’ll see plenty of examples of belayers (and leaders) who are not really there. They are climbing to switch off. They pay out slack only when the rope tugs tight, they have no idea how their leader just did the crux so they know the sequence for their go. If you climb with someone like that, you have a few options; climb with someone else, practice your falls with someone else, or try to subtly gee your switched off climbing partner up a bit. Climbers respond to each other’s demeanor quite readily. If you are energetic, attentive and communicative during your climbing and belaying, your partner is more likely to be too.

A final point is that even when everything is perfect, the danger of both climbing and falling can’t be completely eliminated. This is balanced against the fact that practicing falls makes you a safer and better climber. Exposing yourself to some risk is inevitable. However, if you take all the precautions you can to make your practice falls safer, you can make it a perfectly acceptable part of becoming a better climber.

Year out


I’ve seen a load of climbers go through the same process. They have a good spell in their climbing and training. Goals are achieved, fingers get stronger, new horizons open up. But what does progress in your sport lead to? The desire to keep progressing yet more. And the higher you get, the more work it takes.

Sooner or later, those with demanding schedules of a western lifestyle bump up against time limitations. Train before work? Too tired. Train after work, too tired, too busy. Weekends? They get filled with things. All good things of course, but they get in the way. 

At this point, the idea of a career break appears. A three month road trip. Or even a full year to climb full time. In some cases it might even work. But there are some problems and this is why as a coach I’d recommend it as a last rather than first resort.

First, what happens when you go on the first trip of the sabbatical and injure your finger and need three months off? A sudden increase in training is always the most risky time for injury. It happens, and it’s a bummer when it does. But that’s a minor concern. The bigger issue is how you are going to feel at the end of the journey? 12 months will fly by. If you make the progress you want to make, you might well just end up wanting to keep going even more than you do now. For many, going back to the old way of life just isn’t an option. So they find a new way of life. Thus, the sabbatical has been a much bigger success than just doing your first 8a.

My point here is that for the effort of arranging or saving for a year out of work, it might be less effort overall to find a permanent solution; a new career, or at least an altered one. Whatever - the world is your oyster. I just want to say that taking a short term break is not the only way.

Proper full time climbing might not even be possible unless your body is really ready for it. There is time left over. For most folk, only working for a portion of the year, either in one block or in intermittent blocks (what I do) is much better and is all that is needed to continue the upward progress of climbing achievement.

If you are prepared to walk out on a perfectly good job for the sake of climbing, why not negotiate a better schedule as your first resort. If you’re thinking of leaving anyway, what have you got to lose? Naturally it will be an easier sell if you offer the solutions on a plate or point to an example of when it has worked in the short term before. Since jobs come in infinite shapes an sizes, there is no universal solution. It’s up to you to use your imagination, and then just about every other skill under the sun to make it actually happen.

In the end it might be better than a year of fun with the clock constantly counting down. Whatever you choose, DO IT! Don’t leave it as a dream on the table.

The limiting factor - setting


The limiting factor in your rate of improvement can sometimes be something that never changes throughout your climbing career. That’s not to say they are inescapable, just that folk simply never take the bull by the horns and change them. ‘Permanent’ limiting factors are things like only climbing a couple of times a week, avoiding overhangs, never learning how to try hard or focus, or being scared of falling.
Other limiting factors are more often important for part of your career. Things such as having an old floppy pair of rockshoes you never bothered to replace, putting on a stone over christmas, getting a new job and not climbing much for 6 months. That kind of thing. 
While giving some coaching clinics recently I met quite a few good climbers who struck me as being limited by their ability to set their own problems. I’d hazard a guess and say that most climbers who regularly boulder to train and have climbed for more than 10 years know how to go a bouldering wall and set themselves problems to fill the training session. It often seems surprising to climbers that I think it’s a critical skill to have.
But think about it, if you can’t set your own problems, you are dependent on either a bouldering wall with a steady supply of well set, numerous and regularly changed problems, or climbing with a bunch of mates who can set good problems and are willing to show you theirs all the time. That’s fine if you have that, but move house, lose a regular climbing partner who moves away, or get a lazy route setter at your local wall and all of a sudden your training drops a couple of gears to say the least. You aren’t in control of your own improvement basically. 
Even if your local wall does have excellent problems, there are some pitfalls. The biggest of these is local hero syndrome. You have the problems wired, you do them a lot and feel strong. But even though there are quite a few of them and they are on different angles, they are not varied enough. Your technique suffers. Your standard outside of the wall is not nearly as high. If you have any sway with your climbing wall management, persuade them to invite a rotation of different setters as often as possible. Some modern dedicated bouldering walls are now showing the way in this respect. Hopefully the dinosaurs will catch up. But even in boulder walls which have a steady flow of good problems, it’s a good idea to set your own of make variations on the set ones rather than just lap them all the time. This is about setting a nice ratio of hours spent climbing on moves you know well vs moves that are new to you. Too much of either extreme has consequences for technique.
If you have a wall which doesn’t have set problems, or set ones which are never changed. Setting your own problems is essential. Get into a good routine of setting the problem at the right standard for this part of the session (warm up, in a few tries, or whole session to climb the problem). Tweak moves that don’t work well. When you have the hold choice right, stick with it and refine the movement until you do it. If you can do it with others helping to choose the holds, even better. It adds variety and saves you from playing to your body size advantages (tall or short!).
All this means that when you have the inevitable sessions when noone else is around and the set problems are crap, you still can do some meaningful training and not end up bored, demotivated or just not any stronger than before.

5 ways to sabotage your training session

If you wanted to learn how to mess up your training and stay as crap as possible at climbing, or better still injured and disillusioned with your sport, you could learn any of these five habits that you’ll see in fellow climbers all the time. Guaranteeing failure to improve at climbing is a lot easier that guaranteeing success, which is why so many people manage it with the following:
1. Wait until you are tired. Slower reactions and lazy movements will add more peak forces on working tendons and joints, giving you more microscopic tissue damage. So you can add the same damage as you would with a heavy training session, even though you burned out after a short time and gave up. Because you only measured the training load as route grades X volume, you wont notice the extra damage and fail to rest long enough. Repeat for several sessions and you have an overuse injury.
2. Listen too closely to fear. Could be fear of falling, or fear of failing. Doesn’t matter. The research shows that we are driven by fear of loss. It worked well at the time our brain architecture was being designed by evolution, a few years back when something stealing your food or worse still eating you meant it was game over. But the trait causes some big problems in modern life. Like in sport climbing when falling is safe but still feels terrifying. We are scared of the wrong things and worse still when we expose ourselves to them in the wrong way (too much too soon) we become hypersensitive to them. A crippling negative feedback cycle. Slow, incremental exposure to scary things like competitive situations, pressure to succeed when you’ve invested a lot in a goal, or even just taking a lob is the way to conquer. Try and shortcut it or skip the training and go straight for the performance and you’ll fail spectacularly.
3. Do the same as last time. Humans love routines, so this one couldn’t be easier to slip into. Successful training is about maximising the total load on the body across the different energy systems, muscle groups, techniques etc. Working on one while the other rests allows you to fit in more stimulus per unit time. If you do the same routes, on the same length of wall, same angle, hold type pattern of session intensity you’ll manage to overtrain a few systems while detraining the rest. Worst possible place to be. Ever wondered how olympic athletes absorb 10 times the number of training hours you do, but have less time out to injury?
4. Compete like it’s a competition. It rarely occurs to amateur athletes that there is a difference between competing in training and competing in competition. Mainstream sports are pretty messed up, but if there’s one thing they are good at it’s knowing where the difference lies. The (superficial) goal is competing in competition is to win the game, be the best, outdo the other guy. So you have to bend over backwards, go that extra mile, ignore pain, tiredness and not look over your shoulder, just focus on the finish line. Competing in training is about learning from the other guy. So the point is for you to watch them, not for them to watch you. But if they are watching you while you show off your skills, they can catch up faster by assimilating what you do and adding it to their individual strengths.
5. Get angry. I don’t mean simply release the tension of a big effort with a power scream - that’s fine. I mean get ANGRY! Kick the wall, tear your hair out, have a rant at the hold that moved, the heat, the grease, the duff beta you got off me and the guy who was watching and made you feel nervous. That will distract you nicely from the things that might actually make a difference.

For those into a few sports

Been talking to Tim Emmett over the past couple of days and sharing ideas about training when you are into a lot of different sports. The same points apply if you work a lot and generally have limited time to climb. If routes are ‘your thing’, you’ll want to do mostly routes in your limited time of going climbing. And if you have any time in the year when you’ll be training indoors, it’s likely that endurance will be an immediate high priority. 
This presents a problem for longer term development of strength to move to the next level in climbing. There simply isn’t enough time in the year spent pulling super hard on small holds to get really strong fingers. As always, there are workarounds and they are basic stuff when it comes down to it:
1 - Use brief fingerboard sessions to effectively ‘concentrate’ the strength training into the most time efficient hit. Think of it as the ‘espresso’ of finger strength training. You can get away with it because your time on the routes is keeping your technique sharp. For example, if you are an expedition climber, hang that wee fingerboard rung you packed at basecamp and camp near those lovely granite boulders.
2 - When you do find yourself with enough time to get some bouldering in between routes sessions, you really need to make the most of that time. If you are frequently visiting unfamiliar climbing walls/crags. It’s easy to waste precious time finding the good problems at the right intensity or making some up. Try extra hard to eliminate this by tagging onto locals who can show you what’s what. Don’t be shy, they really wont bite. And if they sandbag you, so what? You wanted a hard session didn’t you. Try not to be put off when you can’t complete many problems. It’s normal if its an unfamiliar situation. Just try hard and you’ve done well.

Measuring gains

My last post and comments from them reminded me of a significant problem in training for climbing, or anything where you train component skills/strengths away from the competitive arena of the sport - measurement of gains. 
KT was just commenting noting good gains from training anaerobic endurance on a fingerboard - great! In my head my immediate question was - where was the gain measured? On the fingerboard? Or in the ‘real’ climbing? It made me realise that the significance of this question might not be immediately apparent.
If you train on a fingerboard for climbing, then gains measured on the fingerboard (personal bests on the exercises) give useful information that the training is working or not. However, if gains are happening on the fingerboard but not the ‘real’ climbing, then there is information about whether it’s been the right kind of training.
Naturally, It’s necessary to obsessively monitor both, and any other measure you can get your hands on. Measuring changes in performance variables in as many different situations as possible allows you to make many deductions and useful monitors about the effectiveness of the training choices and how well you are adapting to it.
Some important points linked to this:
The ultimate measure of training effectiveness is the final climbing performance, and this measures both the adaptation of the component skill being trained, and also how much it’s contributing overall. For example if you put a lot of time into improving raw finger strength on a fingerboard over a year or two, but climbing ability actually goes backwards (quite common) then maybe the time taken to achieve the strength gain has caused losses in far more influential areas. Maybe there is some information in there about your real weaknesses.
That said it’s easy to underestimate the value of basic strength or endurance gains from a basic strength exercise because it takes time to work it’s way into your climbing technique. In my book I discussed this effect - The body needs to ‘learn’ that it has the new strength and this only happens when you leave the hangboard and go back to performing for an extended period. An extended period means anything from a month to a year or more.
While you measure gains in one area, remember the ones you are neglecting are going backwards, not staying still. Take this into account when measuring effects in overall climbing performance. Similarly, if your training is improving several separate areas at once, as is normal, don’t be too quick to attribute gains to one possible cause, when it could be the other(s).
The common tendency is for sports people to only measure one or two components of their game - the ones they like training the most, and put all gains or losses in ability down to these.
- Climbers who use campus boards a lot tend to know their personal bests on a given board very well, even if they are climbing well but haven’t been campusing they go back on the board and when unable to touch a previous PB, feel they must have got weaker and their good climbing form must be down to other factors like technique etc. Not necessarily.  The specificity of basic strength exercises is not to be underestimated, and strength measured on one piece of apparatus is only truly a measure of strength on that apparatus, not strength generally.

Potential problems with blobby climbing

Recent days coaching in big bouldering walls reminded me of a potential specificity problem of using these for training for outdoor hard problems and routes. I think a good proportion of those training indoors with a view to climbing harder outdoors get that grabbing big rounded sloper blobs the whole time creates a problem with missing out on gains on the fingery holds you find outdoors. But I’m finding that even the small holds that are about right now, tend to be quite big! I don’t mean big in the sense that they are easy to hold onto. I mean that even the really poor holds have quite a pronounced profile and are fairly pinchable. 
There are even more effects at play when it comes to the feet. Indoor holds are often very rounded and sloping on top. Using them develops a good skill for maintaining contact with the feet, using continuous and carefully directed force application to the foothold. But the technique required to use tiny but positive footholds (like you commonly find outdoors) is subtly different in the way strength is applied using the lower body, foot and toes. The pattern of foot movements outdoors is different too, and habitual indoor climbers often lack ability in foot swaps, matches etc..
All of this means that if you are using big modern climbing centres to train for outdoor climbing, make sure you get enough diet of positive but really quite small fingery holds by seeking them out diligently at the wall.

To crimp or not to crimp



Crimp to get strong on crimps, but crimp with care!

David points to a common discussion about the wisdom of crimping during training. Crimping is indeed the riskiest grip position for the fingers and the more systematic your training of it, the risk of picking up a pulley injury, or just inflamed and swollen PIP joints gets really high.

So it’s always a balance, but here are some thoughts on how to steer through the injury risks and get the best possible strength gains.

In my experience, crimping is needed to get strong at crimping. So the idea that some support that you can avoid it altogether and still get strong on crimps I feel is incorrect. 

Crimping on boulder problems can be much safer than crimping on a fingerboard or especially a campus board. I never crimp on the campus board - the forces peak so rapidly on the sudden dynamic movements that it gets really dangerous. Crimping on the fingerboard can be quite safe if your form is perfect. And crimping without the thumb helps to make the position more natural when using one hand or two hands quite close together.

I train crimps mostly on steep powerful boulder problems. It is safest, but only if your technique is good. Poor footwork, leading to sudden foot slips, or a violent climbing style will make it just as dangerous as campusing. It tends to be less hard on the body because the accelerations are slower than with campusing, the body is often turned underneath the hold to bring the wrist into a neutral position during the highest force part of the move and the hold is generally grabbed openhanded before closing into a crimp.

Having said all this, the vast majority of climbers crimp far too much and would seriously benefit (in both performance and injury risk) in developing their openhanded grip to a point where they use it more often than crimps and are at least as strong openhanded as crimped.

- Mini case study: I used to be one of those who crimped too much, and averaged about 3 serious pulley injuries per year for 5 years until I finally was forced to get strong openhanded, and to love this crimp position too. Since then I’ve had one very minor pulley tweak (needing only a slight drop in training intensity for a few weeks) in the past five years.

Fear of falling dictates your technique - yes you too!!!

Recent coaching demonstrated to me once again the inescapable effects of fear of falling on your movement technique on rock, even where you might not expect it.

Climbers that find falling unpleasant (simply because they haven’t practiced it and reinforced the avoiding habit) invariably climb too statically and waste huge amounts of strength. They often also stay very front on to the rock and so miss out on the opportunity to twist their trunk on reaches, bringing the reaching arm closer to the rock and extending the reaching shoulder to reach the hold earlier.

The waste of strength is massive and often even very strong climbers are operating way below their immediate potential.

It’s not just reserved to those who have a recognisable falling fear they are self-aware of. It can also happen subconsciously. One case recently that got me thinking was where a very strong climber with a home board had a slightly less than ideal falling zone below the board. It wasn’t too bad, but just enough to enter the mind when slapping at your limit for the last hold of a problem. There wasn’t quite enough mattage and some protruding wood structure to potentially bang into with a backward fall.

The result - subconscious setting of problems that avoid big moves, twisting and anything other that basic front-on laddery problems. This had engrained a static style and seriously compromised footwork and move repertoire. 

I noticed it myself working between my own board (which is fine to fall off, but still less than ideal for a wild backward swinging fall) and my nearest climbing centre board (The Ice Factor) which has a big amazing board with superb mats that take the wildest fall without any significant worry of nasty consequences. In the ice factor I subconsciouly set big powerful wild moves and my board has slightly more contained, more fingery moves.

The effect is subtle, but significant. The obvious thing to do - practice the falling or fix the landing to prevent or reverse the pervasive effect on your technique. If you can’t fix the landing 100%, at least be aware of it and plan accordingly. The lesson for me is to make sure and have one Ice Factor session per 5 home board sessions, so I don’t start sailing up the cul-de-sac of ‘board head’ climbing style.

Beating fear of falling (in 5 sessions)

I’ve talked before about fear of falling - how climbers underestimate how much it’s limiting them, and that the only way to beat it is to attack it head on with falling practice. 

But I want to make another point about falling practice. Most climbers vastly underestimate how many practice falls will be ‘enough’ to beat their fear and learn to be relaxed and confident in their leading. 

Because those with a fear of falling problem find falling practice so unpleasant, this tendency is even further amplified by the constant temptation to feel like you’ve done enough. If you have to ask, you almost certainly haven’t.

Treat falling practice/fear of falling removal exactly the same as training some other variable like gaining finger strength - it takes sustained repetition over time to lift above square one and make any progress up the ladder. A bit here and there goes nowhere.

So just as it takes hundreds of sessions of pulling on small holds to go from novice to strong fingered advanced climber, it takes many hundreds of leader falls to go from falling averse nervous leader to confdent relaxed leader.

Hundreds of falls, year in year out.

Not a couple one night you are feeling brave and then never again. 

A second point is that many who fear falling and try to practice it compare themselves to confident ‘fallers’ and think - “they only fall once or twice in a climbing day, so that will be ok for me to do as well”.

But we have to go back to the basic training principles - overload and reversibility maintenance. Those who are confident may be so naturally or by having many falls in their climbing history. They don’t need to train it now, just maintain their current level because their weaknesses lie elsewhere. So just a few falls is fine. In training, just a little work is needed to tread water, but a pile of work is needed to move up the ladder.

If you have a problem with fear of falling, you need to do much more. You have to be going faster than those who don’t have the problem in order to catch up. 

Try a controlled and safe fall from the end of every single route you do at the climbing wall for 5 sessions in a row. Routes vertical or steeper, and a trustworthy belayer are among the pre-requisites for this being a good idea. Not one or two, every single one. So hopefully that will be between 25 and 100 falls with the bolt well below your feet. 

Now thats a chance to make more progress with your leading confidence in 5 sessions than perhaps you could in a year or two of trying to get around the problem by getting stronger so you can feel less scared on a given grade by just holding on harder.

New series of climbing improvement articles

I have been working on a series of introductory articles for the Mountaineering Council of Scotland’s magazine and site. They deal with general concepts of improvement in climbing so hopefully they will be thought provoking for beginners and those who’ve been climbing for many years. I’ve just finished the second one, with more on the way soon. The articles are here.

Brendan raised an interesting point after reading the section ‘The truth about famous climbers’. In this I’m talking about the dynamics of the returns you get from effort put in. It turns out, it’s not as simple as you might think. This is his point:

I have a query - you say in the last section about top climbers that they go the extra move/problem/route each time.
However, I've heard a lot of people at the wall recently say you should 'finish strong', I suppose so that you shouldn't keep going after you're too tired to give your all as it will take longer to recover for the next session.
How does this resolve with your advice in your article? I suppose it depends on how soon your next session is going to be?

It’s a good point! And it doesn’t have a totally simple answer.

What I’m trying to put across in my article is that a little extra effort can often yield a lot of extra return by taking you over the threshold between enough to maintain the same level and stimulating the body to improve. This is an issue of training volume. The objective is to achieve the highest possible training volume that is sustainable over time (i.e. You can recover mostly from, in time for the next session).

Most climbers shouldn’t concern themselves with ‘stopping strong’ because they weren’t trying hard enough in the first place, or they have days of rest in between sessions. 

Another smaller proportion of climbers might have problems with being fresh enough for the next session, but the problem is not with training too hard, it’s with not recovering hard enough! i.e. They are too stressed, don’t eat well, sleep enough or add more things to recover from like a night on the sauce.

An even smaller proportion of climbers will need to take care not to overdo it on each session because they are really going for it with both their effort level and volume and taking care over their recovery as well as training. What should they do?

It’s a fine balance to tread between injury and improvement. Stopping strong will mean different things to different climbers. In general you should train as hard as you can and feel worked after your sessions. There is a subtle but perfectly tangible line turning point in the session when quality attempts on climbs becomes a rapidly declining thrashing session. When the elbows come out on the first moves and your hands melt off jugs that were easy to hang an hour ago, time to go home, eat a nice meal and sleep well. Come back tomorrow with the pedal on the floor again.

side note: the physiology of this is about using up the 'fuel tank' of muscle glycogen. It happens that recovery of the glycogen store takes much longer if the store is completely exhausted. You know this has happened when you are slapping your way up F6a gasping, when you were fine on F7b an hour before. So overall training load is higher if you stop just before you drain the tank altogether.

What to do when overtrained?

training hard and strange things are happening to your motivation and mood. What can you do to get the ship back on course?

Before I look at this question, lets start by looking at the more common possibility – you aren’t really overtrained at all! I suspect that most climbers with symptoms of overtraining are not doing more volume than their bodies can handle. Instead they are often suffering from zero variety in training. Always training at the same wall, same rock type, same scene, same anything? If so, before taking action against overtraining that inevitably involves resting a bit, try just doing something different first. Think about any aspects of your climbing schedule that are constant and then try switching to something else for a bit. That is probably all that is required.

However, if you are really sure you have been doing everything right keep your body going through what you ask of it, perhaps you have simply added too much volume. This situation is extremely rare in amateur athletes. But there are three options:

1: keep looking for the ‘real’ cause of the overtraining symptoms such as not enough sleep, poor diet, poor variety of climbing stimulus, poor warm up etc etc. The mantra here is that if you are going to ask your body to handle more training than ever before, you need to take better care of it than ever before.

2: Introduce a short reduction in training load combined with some TLC for the body. What form this reduction takes depends totally on the individual. For one athlete it might be two or three days of complete rest, for another it might be dropping one part of the daily training sessions for a day or two. The big markers to measure whether it’s working are your performance on some reference climbs of exercises you have, muscle soreness, mood and motivation level and the speed at which you ‘bounce back’ after rest days. You might be frustrated at the vagueness of these markers. There are some accurate chemical markers, but you are unlikely to have access to them unless you are on a premier league football team! Using the self-measures well is possible if you follow them closely over time. You develop a bit of a sixth sense here. But it’s still one of the most difficult aspects of being an amateur athlete and the easiest to get wrong.

Remember that rest from training is only half the picture – don’t forget to reduce other inputs of physical and psychological stress, eat well, get a change of scenery and generally give your body a chance to get well.

3: Taper properly, and peak for a project. If you have been doing many weeks of uninterrupted hard training, you know you are very fit but also a little beaten up, perhaps your body is saying if this intensity carries on then problems are starting to happen. This is a great place to be! A few weeks of reduced training, with more rest days than normal, more variety and more emphasis on integrating the technical skills than pure physical training should bring about a good peak. The key mistake here is not to rest enough! You feel as though you will lose all the hard earned gains. But so long as the climbing is still regular, what is happening is that your body will recover from the depressed state of performance you have enforced by leaving it chronically in recovery from hard sessions, and it will shine. Time to go forth to your projects, get amongst, forget about training for a while and focus on ticking those lifetime projects!

Common reasons for zero improvement despite seemingly getting everything right

So, you eat well, sleep well, climb three+ times a week and mix up the training venue/activity/angle/rock type etc, but you STILL don’t improve. What’s going on?!

Here are the top two reasons why this happens in climbing:

1. You aren’t trying hard enough. Yep, that’s right, you just don’t give it 100%. Most people simply don’t realise how hard they can try. Don’t believe me? It’s been proven time after time in muscular strength research. Get your average non-athlete and put them on a strength testing apparatus of your choice and tell them to generate their perceived maximum force. Add screams of encouragement – force goes up. Add some fear – force goes up. Think about it – there are lots of extreme circumstances in life that people adapt to handle, that would be unthinkable to the untrained person. Soldiers in wars can function around sights and sounds of death, whereas an untrained person would fall apart put in their shoes. A grim but real enough analogy.

Athletes are trained to know how to generate massive amounts of neural activation and send that like a lightning bolt to the muscles to squeeze out every last drop of activation. It’s no surprise the muscles are stimulated to adapt. Much time is spent in climbing coaching just trying to communicate the fact that often the strength for the moves is already there, it’s just being able to muster the level of effort to tap into it.

Think of something in life that gives you a little shudder of fear because it’s so hard for you or you know it requires so much effort. Apply that level of effort to every route you do, and you cannot fail to improve.

2. You are too heavy. Climbing hard demands a body composition that is skewed as far as possible (palatable) in the direction of light and strong. Carrying excess weight acts like a dampener on improvements made in other performance effectors.

Consider two hypothetical male climbers, one with body fat 9%, the other 25%. Otherwise they are identical. It takes both the same amount of training to achieve a 5% increase in maximum finger force output. For the 9% fat man, this is enough to destroy all of his current projects and throw him comfortably into the next grade at least. For 30% man, it might be hardly noticeable. The lesson? Be 9% man.

How much training can you handle?

Something that people ask constantly is how much training should I do? How often can I climb? Of course the main worry in the back of folk’s minds is injury. It’s a constant trade off between training hard enough to make an overload and giving your body too much to recover from between sessions and descending to the point of chronic tissue damage.

The answer is of course ‘it depends’. It depends on how much your body is ready for the training. The more years of training you have behind you, the more you can deal with. Ultimately, the only person who can decide whether you are training too much of little I you. Fortunately, your body is constantly giving you messages informing you of whether this is happening or not. Lets look at a few of them:

‘I am not getting stronger/fitter’ – This message means you are not training the attributes you wish to target hard enough.

‘I really have to force myself to do each session and I’m feeling tired, sore and unable to maintain a similar level of performance to previous sessions. – This message means you are doing more than your body can recover from. But before blaming too much training, first ask yourself if it’s the quality of your recovery that is actually to blame – too little sleep, too much additional life stress, poor diet, too much alcohol etc…

To start answering the question of ‘how much should I train?’, a good place to start is ‘try a bit more that you are used to’. Your body will tell you whether your choice is broadly correct or not. If its not enough training, you will stay at the same level. Too much and thing will hurt.

Another complicating factor that will confuse the messages coming your body (besides how well you take care of your body in recovery) is training choices you make. So if you train harder and harder than before and still nothing happens, you probably need to add some variety in the training.

Pulling on the same holds, on the same wall or crag week in, week out, for years is not training, it’s just going through the motions.

The bottom line is – listen to your body, if you really pay attention to it, it will give you almost all of the clues you need to choose the right workrate.

Start reading the rock (and never stop)

Coaching is really great fun. I don’t have experience coaching other sports but I’m guessing climbing must be pretty interesting as sports go. In climbing there are so many skills and abilities that create the performance. Meeting climbers who are at a high level you see that many of these skills are a prerequisite and don’t even need mentioning. With these climbers the challenge is to get them to stand back, and see the bad habits they have developed and to make a convincing enough case for them to see clearly the benefits on offer if they change those habits.

Coaching climbers at a less advanced level is very different. It’s strange sometimes to see different climbers all trying to climb the same problems but using totally different styles and approaches. When in groups it makes it easier to talk folks through the benefits of each approach and the effects of neglecting other parts of the chain. Always the most dramatic image for students is when someone who is obviously very much weaker than the rest (often a female climber in a group of strong young guys) makes climbing steep ground look effortless through applying momentum and lower body muscle groups. I love it when this happens because it’s something I cannot (easily) convincingly demonstrate myself. People assume that if I make a move look easy it’s because I applied more force through the handholds. So I spend a lot of time pointing out my tensed calf muscles as I move on a steep board and generate the force for the movement from my toes and my movement of my hips.

Getting down to the nitty gritty of movement is really great fun. And making breakthroughs in it is even more fun. One big thing that the climbers I coach say to me is that they worry that they will forget my explanations for how they managed a move easily that was previously impossible, so the improvement will be transient.

And that brings me to my most repeated piece of advice in coaching – look at the rock and the holds, and listen to your body as you make the moves on them. Soak up the information it gives you, even though it feels like a brain crash to start with.

At first you will have to process the bits of information consciously, chunk by chunk. Like learning a foreign language, at first you have to piece sentences together by individually recalling words and their basic meaning. Everything is clunky and takes a great deal of conscious effort. There is no sidestepping this stage – you have to go through it.

But gradually, more and more aspects of what the hold layout means in terms of movement decisions will come automatically, and you can deal more and more with understanding it at a higher level and refining the timing and execution of each part.

But the minute you get lazy and stop looking at the holds before, during and between attempts on a climb, your technique learning will slow down or even reverse. It is the conscious (at first) efforts to understand what the holds are asking you to do that makes the connections in the brain you are after.

Look > try to understand > try to climb > try to understand > look some more > and so on

This is the way for steady technique gains.

If you go for:

Try to climb > try to climb > try to climb > brain asleep > try to climb > try to climb

Not much improvement is on the horizon.

The seemingly hard way of trying to understand climbing movement from the word go, rather than hoping you might understand it someday is actually the short cut.

Alcohol and training

Brendan asks…

“I've just read your reply to an OCC question about how drinking coffee affects endurance training. Something I've wondered about is how another drink - booze! - affects performance.
I assume drinking is not beneficial to climbing full-stop, but is it particularly bad to drink soon after a session/on the same day? I often climb on a Friday then go out for a few beers that evening, I'd like to know if that wrecks the physical benefits of the training. Is it worth planning training around evenings when you know you'll be drinking?”


Ah ha, alcohol is definitely a different story! It’s pretty bad for your body in lots of ways, but the main way it will affect your training is by reducing the quality of the recovery and increasing the recovery time. The best way to offset the worst of the effects is to make sure you have a proper athletes meal (high carbohydrate) and plenty of water straight after the climbing. And make sure you avoid the super greasy takeaway after the night out. The combination of a skinful of beer and something as nutritionally evil as a takeaway kebab is what gives so many British climbers a little tyre to weigh them down on the rock.

I can’t believe I’m really writing about this on this site, but for a lot of British climbers, its really holding their ability on the rock down a grade or two.

The funny thing is, just increasing the amount of time between any drinking you do neatly solves the problem, without having to sacrifice the feeling that you can’t relax and have fun when you do go out. The nightly in-the-house beer in front of the telly is the hidden evil here. It raises your tolerance to alcohol a hell of a lot. Meaning that when you do go out, you ‘have’ to drink more, if you know what I mean.

On the other hand, if you only ever drink every other week/month when you do go out, half as much or less alcohol will have the same effect, with the obvious benefits of less weight gain and less detrimental effects on recovery from training. I find that these days every time I drink a pint of beer (once every couple of months?) it feels like the first time I drank alcohol, i.e. one pint and I’m a right mess. I like it that way.

Five year Audit

Following on from my last post about setting up the conditions to get to work on your climbing, and enjoyment of it, here is a practical one minute step to deciding whether your training is correct. It's so brain dead obvious you might scoff. Be warned.

Write down a very brief description (or just think back) of where and how much you climbed, what type of activities this included and who with. Something like the following would be an example:

...Climbed indoors at the local climbing centre after work tuesdays and thursdays with Brian and Joe and at the weekend on Grit. At the wall I did 5+s and 6as and a little play on the boulder wall afterwards. Outside I did HVSs and the odd E1.

How many things are the same today?

The more things that are the same, the more likely it is your climbing level has not changed.

What to do? Something different of course!

This weekend try a new rock type. This weeknight try a whole session on the panel or angle you used to avoid and see how much you can master (& begin to love) it. Phone up a different climbing partner.

I know some climbers who deliberately train on the very same problems for years on end. This is not training. In the main they do this because of fear of losing the strengths they do have if they diversify their training a bit. I can tell you it won't have a negative effect - strip those problems and start again. Give your body something fresh to adapt to.
